Kettlebell overhead press

The short answer

The kettlebell overhead press is a one-arm press from the rack position, where the bell sits against the outside of your forearm rather than in your palm. Your deltoid drives it and your triceps finish the last few inches. Because only one side is loaded, your midsection spends the whole set stopping you from bending away from the bell, which is why the weight you can press here is well under what you press with two arms.

How to do it

  1. Step oneStand with feet shoulder-width apart and hold a kettlebell in one hand at shoulder height in the rack position.
  2. Step twoBrace your core and keep your elbow pointing forward.
  3. Step threePress the kettlebell straight overhead until your arm is fully extended.
  4. Step fourPause at the top, then slowly lower the kettlebell back to the rack position.
  5. Step fiveRepeat, then switch arms.

What usually goes wrong

Each starts with what you would notice.

The bell digs into your wrist and forearm, and you finish the set with a sore or bruised spot there.

WhyYour hand is not far enough through the handle, so the bell hangs off the back of your wrist and pulls it into a bend instead of sitting stacked. All of the weight lands on one patch of forearm.

FixPush your hand deep through the handle so it runs diagonally across your palm, from the base of your index finger toward the heel of your hand. The bell should stay hooked there even if you opened your fingers. Then keep the wrist straight in line with the forearm, and let the load spread across your palm, forearm and upper arm rather than one point.

You lean sideways, away from the arm doing the pressing.

WhyOnly one side is loaded, so the trunk gives way in the direction the weight is pulling instead of holding still. It shortens the distance the bell has to travel, which is why it feels like it helps.

FixStand with your feet where you can feel both of them, brace as though someone is about to push you sideways, and press without your ribcage moving. If you cannot press it without the lean, that weight is not pressable yet.

You arch backward as the bell passes your head, and your lower back feels it afterward.

WhyLeaning back tips your torso so the arm can reach vertical without needing the shoulder range to get there. The ribs flare and the lower back supplies the difference.

FixPull your ribs down over your hips before the first rep and keep them there. If the bell cannot get overhead without the arch, you have found the limit of your overhead range today, and pressing heavier will not extend it.

You twist or rock to get the bell moving off the shoulder.

WhyThe load is heavier than a strict press can move, so the body finds momentum wherever it can.

FixTake the smaller bell. A press that needs a rock is a different exercise, and the version where nothing else moves is the one that builds the shoulder.

Kettlebell press or dumbbell press

The difference is where the weight sits relative to your hand. A dumbbell balances in your palm and sits in line with your shoulder. A kettlebell hangs below and behind the handle, so overhead it sits behind the joint, resting against the outside of your forearm.

The usual claim is that this makes the kettlebell harder and therefore better, because an unstable weight has to recruit more. That has been measured, and it came out the other way. When the two were compared with the same press, in 21 people, the dumbbell produced significantly more front deltoid activity than the kettlebell did. The gap was small, and the study only looked at two muscles, but the direction is the opposite of what almost everyone writes.

Which leaves an honest answer: press whichever you own. If the rack position suits your wrist, the kettlebell is comfortable in a way a dumbbell is not, and it is much easier to get one bell into position than to clean two dumbbells. Do not pick it up expecting more shoulder per rep.

One arm or two, standing or seated

These are the same trade made twice. The more your body has to stabilize, the less weight you can move and the harder each rep is on the shoulder itself. The less it has to stabilize, the more weight you can load.

That has been tested directly on the press, in 15 healthy men. Standing with dumbbells produced the most deltoid activity of any version and the lowest one-rep max. Seated with a barbell allowed the heaviest weight. Standing on one arm with a kettlebell is the furthest along the unstable end of that scale, so expect the number to be small and read it as the exercise working rather than as a problem.

It also means this is not the lift to test your pressing strength with. If you want to know how much you can press, sit down and use a barbell. If you want a press you can run anywhere with one bell, this is it.

What it will not do

The single-arm kettlebell press gets sold as a shoulder exercise that is also a core exercise, and as evidence that unstable loads build more muscle. The first half is fair. Your trunk does hold you against a one-sided load for every second of the set, and you will feel that down the opposite side.

The second half is not. The measurement that exists points the other way, and even it found only a small difference. Instability is not a training method by itself; it is a constraint that limits how much you can load, and load is what builds a shoulder.

The other thing to be honest about is the forearm. The bell resting against your arm is uncomfortable at first and most people find it settles as the hand position gets better. Bruising and pain that keeps returning is not something to push through. If something hurts and keeps hurting, that is a question for a physiotherapist.

Questions people ask

What muscles does the kettlebell overhead press work?
The deltoid drives it, mainly the front and side of the shoulder, and the triceps straighten the elbow at the top. The traps help as the arm goes overhead, and your abs and the side of your trunk hold you upright against a load that is only on one side.
Why does the kettlebell hurt my wrist when I press?
Almost always because your hand is not deep enough through the handle. If the handle sits in your fingers, the bell hangs off the back of your wrist and bends it backward, so the whole weight presses into one spot on your forearm. Push the hand through until the handle runs diagonally across your palm and the wrist can stay straight.
Is a kettlebell press better than a dumbbell press?
Not for shoulder work per rep. When the two were compared directly, the dumbbell produced more front deltoid activity, by a small margin. The kettlebell wins on convenience and on the rack position, which many people find kinder on the wrist. Use the one you have.
How much should you be able to kettlebell press?
We do not publish strength standards, and a single-arm standing press is the version where the number is smallest, so it makes a poor benchmark anyway. Strictness is the measure: no lean, no rock, no arch. If all three hold, the weight is right.
Should you press the kettlebell standing or seated?
Standing if you want the version this page shows, where your trunk works throughout. Seated if you want to load the shoulder heavier without your balance being the limit. Neither is wrong; they are answering different questions.
Why can I press one arm heavier than the other?
Because most people are stronger on one side and pressing one arm at a time is the first thing that reveals it. Run both sides for the same reps at the weight the weaker arm can press strictly, and let the stronger one wait. Nothing about this needs fixing beyond that.
