Kettlebell hold glute bridge with resistance band

The short answer

You lie on your back with a band above your knees and a kettlebell held across your hips, push your knees out against the band and drive your hips up. The glutes extend the hip and do the lifting, the hamstrings assist, and the outer hip works against the band the whole time. Adding a band to a bridge has been measured to raise glute activity compared with the same bridge without one, so the band is not decoration.

How to do it

What usually goes wrong

Each starts with what you would notice.

Your hamstrings cramp partway through the set and your glutes barely feel used.

WhyYour feet are too far from your body. The further your feet are from your hips, the straighter that knee stays and the longer the hamstring runs behind it, and the more of the hip extension it ends up supplying instead of the glute. It cramps because it is being asked for something it cannot comfortably give.

FixWalk your heels closer until your shins are close to vertical when your hips are at the top. Then push through your heels rather than your toes. Most people find the cramping stops within a couple of inches of foot movement.

You feel each rep in your lower back rather than your glutes.

WhyYou are finishing the lift by arching rather than by extending the hip, so the last part of the range comes from the spine.

FixStop where your knees, hips and shoulders form a straight line and hold there. Set your ribs down toward your hips before you lift, and treat the top as a position to hold rather than a height to beat.

WhyYou are not pushing out against the band, so the band is along for the ride.

FixPress your knees outward before your hips leave the floor and keep that pressure on for the whole rep. The band is only worth having if something is working against it.

The kettlebell creeps up onto your stomach and the hold gets uncomfortable.

WhyIt started too high. As the hips rise, a bell above the hip crease slides toward your ribs and stops loading the thing you are trying to load.

FixSet the bell in the crease where your hips fold, hold it there with both hands, and let it press down into that line. A folded towel underneath makes it far more comfortable and changes nothing else.

Glute bridge or hip thrust

The difference is where your shoulders are. A bridge lies flat on the floor; a hip thrust sits your upper back on a bench, which lets your hips travel further before the floor stops them. The usual advice follows from that: the bridge is the starter version and the thrust is the real one.

One study compared the two directly with barbells, and it did not come out that way. The hip thrust produced more activity in the quads. The glute bridge produced more activity in both the upper and lower parts of the largest glute muscle, at peak and on average, and the authors concluded the bridge was at minimum a fair substitute for the thrust for glute activity.

That is 10 people in one study, all men, both movements loaded with a barbell, so it is a reason to stop repeating the hierarchy rather than a reason to flip it. If you have a floor, a band and a bell, you are not doing a watered-down version of anything. A bench extends the range, and that is the whole difference.

On the thing everyone says about hamstring cramping

Search why your hamstrings cramp in a bridge and almost every answer says the same thing: sitting has made your glutes go to sleep, so your hamstrings step in. It is a tidy story and there is no good evidence for it, and we cannot see how you live anyway.

The explanation that actually holds up is a matter of geometry. Your hamstrings run behind the knee as well as behind the hip, so the straighter that knee is, the longer they run and the more of the hip extension they end up supplying. A muscle asked to do a job that size from a long position is what cramps. That is why moving your feet a couple of inches fixes it and no amount of activation drills does.

It also means the cramp is useful information rather than a fault in you. It tells you your feet are in the wrong place, which is a two-second fix.

Yes, and it has been measured. When bridges were tested with and without a band, in 11 healthy physically active adults, the banded version produced more activity in both the large glute muscle and the one on the side of the hip, and it kept a better ratio of glute work to the small muscle at the front of the hip that tends to take over. Only if you push out against it, though.
My hamstrings cramp every time I bridge. What is causing it?
Because your feet are too far from your body. With the knees bent, the hamstring is slack behind the knee and poorly placed to extend the hip, and the further out your feet are, the more of the work falls to it. Bring your heels in until your shins are near vertical at the top.
Where should your feet be for a glute bridge?
Close enough that when your hips are lifted, your shins point roughly straight up. From there, push through your heels. Small changes to foot position make a large difference to what you feel, so it is worth adjusting an inch at a time rather than guessing.
Is a glute bridge as good as a hip thrust?
Closer than its reputation suggests. The one direct comparison found more glute activity in the bridge and more quad activity in the thrust, though it was a small study. The bench gives a hip thrust a longer range, which is the real difference; the bridge is not a lesser exercise.
How heavy should the bell on your hips be?
Heavy enough that the last few reps are hard to finish, light enough that you can hold it steady on your hip crease and keep the top position without arching. A bell you have to fight to keep in place is training your hands, not your hips.
