Glute bridge

Also called Hip bridge, Bridge, Supine bridge, Floor bridge, Bodyweight glute bridge.

The short answer

A glute bridge lies you on your back with your knees bent and lifts your hips until your body makes a line from knees to shoulders. Your glutes do the work. The bent knee is the reason: it shortens your hamstrings, which limits how much they can contribute, so hip extension has to come mostly from the glutes. Your lower back and abs hold the trunk rigid so the hips rise rather than the spine arching.

How to do it

  1. Step oneLie flat on your back with your knees bent and feet flat on the floor, hip-width apart.

  3. Step threeEngage your glutes and core, then press through your feet to lift your hips off the floor.

What usually goes wrong

Each starts with what you would notice.

Your hamstrings take over, and sometimes cramp hard enough to end the set.

WhyThis is the most reported complaint about the bridge, and the sources conflict on why, so treat foot distance as the thing to test first. When knee angle was manipulated directly in a single-leg bridge, in 28 healthy men and women, taking the knee to 135 degrees rather than a right angle cut the hamstring reading to under a third of what it was while both glute readings held steady, so feet too far from your hips is the position that hands the hamstring the work.

FixTest it rather than trusting any one explanation. Move your heels two or three inches, do two slow reps, and keep the position where the glutes lead. A useful starting point is heels close enough that your fingertips just brush them with your arms straight at your sides.

You get high but you feel it in your lower back.

WhyThe height is coming from your spine arching rather than your hips opening. The bridge can be finished by hip extension or by lumbar extension, and the second one is easier, so it wins by default.

FixBefore you lift, tuck your tailbone slightly so your lower back flattens toward the floor, then hold that flatness as you rise. Stop at the line from knees to shoulders. Going higher than the line is spine, not hip.

You feel it in the front of your thighs.

WhyThe push is going through the balls of your feet, which turns the movement into a partial leg press and lets your quads join in.

FixDrive through your heels with your whole foot flat, and set your shins close to vertical at the top of the rep. If your toes want to lift, the weight is already in the right place.

You do 30 of them and nothing feels worked.

WhyA bodyweight bridge has almost no loading range. Once you can do the movement at all, your hips lift and the exercise is over, and the only thing left to add is repetitions.

FixTake one foot off the floor and do them one leg at a time, or set a plate or dumbbell across your hips. Both change the demand. Counting to 50 does not.

Glute bridge or hip thrust

A hip thrust is the same hip extension with your upper back on a bench, so you start from a deeper position and your hips travel further. The received wisdom is that this makes it strictly the better version, and the bridge only exists as the warm-up.

That has been measured with a barbell on both, and the result went the other way. The glute bridge produced significantly greater activity in both the upper and lower parts of the gluteus maximus. The hip thrust produced significantly more activity in the outer quad.

One study, ten men, so treat it as a reason to stop dismissing the bridge rather than a reason to abandon the bench. What it does dispose of is the idea that the hip thrust is a straight upgrade with nothing given away.

Glute bridge or squats for glutes

This is usually argued with activation figures, and there is a trial that measured both activation and actual growth in the same participants, which is the one worth knowing about.

Matched for sets, hip thrust training and back squat training produced similar gluteal growth on scans over the training period. The hip thrust group showed higher readings at every gluteal site measured in the first session, and those readings did not track who grew.

A dedicated hip extension exercise is not a shortcut past squatting, and squatting is not leaving the glutes untrained. Pick on what you can load, what your knees and back tolerate, and what you will keep doing.

Where the bodyweight version stops working

Almost every impressive claim made for this movement comes from studies that put a loaded barbell across the hips. The bodyweight version on a mat is a different proposition, and its useful life is short.

That does not make it pointless. It is a clean way to learn what hip extension feels like when your back is not doing it, which is worth a few weeks on its own and is genuinely useful as the first thing in a session before you squat or deadlift.

After that, the honest options are one leg at a time, or weight across your hips, or moving to the bench version. The one option that does not work is more reps, because you would be training how long you can do something easy.

It will also not change the shape of your hips. Training a muscle is the part any exercise controls, and it is the only part.

For learning the movement, yes. For training past that, no. There is no load to add, so progress has to come from taking a foot away or putting weight across your hips.
