Strength training for beginners

Beginner numbers are not watered-down advanced numbers. They are different numbers.

Most advice for beginners is advice for experienced lifters with the weights turned down. It is not the same thing. The research separates the two groups, and on almost every variable a beginner needs something different, not something smaller.

Your first month is mostly nervous system

This is the thing nobody tells beginners, and it explains the most common early frustration.

In 1979 Toshio Moritani and Herbert deVries followed 15 people through eight weeks of training. They separated two things that usually get lumped together. How much of a strength gain came from the muscle getting bigger, and how much came from the nervous system getting better at using it.

Neural factors accounted for the larger share of the early gain. Muscle growth only became the dominant factor after about three to five weeks.

So if the weight on the bar is climbing every week and you look exactly the same, nothing has gone wrong. You are getting better at producing force before you are getting bigger. Both are happening. They just do not arrive together.

That study is from 1979 and it followed 15 people, so treat it as the classic description it is rather than a fresh result. Its shape has held up.

How heavy to lift

In 2003 Matthew Rhea's group pooled 140 studies and 1,433 effect sizes, and separated trained from untrained participants throughout. That separation is what makes it useful here.

Untrained people made their largest strength gains training at an average of around 60% of their one-rep max. Trained lifters needed around 80% to get the same effect.

That is a large difference and it runs against the instinct to prove yourself. A weight you could manage for a comfortable set of ten is roughly the right territory when you start, and it stops being enough later.

How often, and how much

From the same analysis: untrained people made maximum gains training each muscle group three days a week. Trained lifters peaked at two.

This is one of the few places where beginners need more than experienced lifters. The reason is not mysterious. A lighter weight does less per session, so it takes more sessions to add up.

Four sets per muscle group produced maximum gains in both groups. It is the one number in the analysis that does not change with experience, and the page on sets per exercise goes into where that figure comes from and where it stops applying.

Where the research disagrees with itself

Worth saying plainly, because a page that hides this is easier to write and worse to read.

A 2019 review by Brad Schoenfeld's group pooled 25 studies on training frequency and found no significant difference between training a muscle more or less often, once weekly total volume was matched. Their conclusion was that people can choose frequency by preference.

That sounds like it contradicts the three-days-a-week finding, and the difference is simpler than it looks. The two reviews measured different outcomes. Rhea's analysis was of strength development. Schoenfeld's was of muscle growth.

The practical version: for getting stronger as a beginner, three days a week is the number the evidence supports. For growth, Schoenfeld's group found the split across the week did not matter once the total work was matched, so pick a pattern you will keep to.

The uncomfortable finding about doing this alone

This site is a free reference and it would be convenient to leave this out.

In 2000 Scott Mazzetti's group took 20 men and put them on the identical twelve-week program. Half trained under direct supervision and half trained alone. Same exercises, same sets, same progression plan.

From about week seven the supervised group was using significantly heavier loads. They increased the weight faster throughout. At twelve weeks they were significantly stronger in both squat and bench press.

The program did not differ. What differed was how fast people were willing to add weight when someone was watching. That is a far more specific reason to consider a coach than the vague advice to get one. It also tells you what to copy if you cannot: decide the increase before the session, not in the moment.

Twenty men, and they were moderately trained rather than complete beginners.

Where to start

Pick a handful of exercises you can repeat. Load them at a weight that feels manageable for the reps you are doing, and train each muscle three times a week. Add a little weight whenever the last set felt comfortable.

Nothing is wrong.
Do I need a personal trainer to start lifting?
No, but supervision does measurably help, and it is worth knowing why. Twenty men ran the identical program for twelve weeks, half supervised. The supervised group added weight faster and finished significantly stronger. The program was the same, so what supervision changed was how willing they were to go heavier.
Does it matter which days I train?
Much less than you would think. Pooling 25 studies, once weekly total volume was matched, training a muscle more or less often made no significant difference to growth. Pick a pattern you will actually keep to.
What exercises should a beginner start with?
Ones you can repeat and load. Nothing in the research here compared exercise choice in beginners, so anyone giving you a definitive list is going past the evidence. What matters more is that you can do the same thing next week with slightly more weight.
How long before I see a difference?
Strength moves within weeks. Visible size takes longer and it is a separate question, with its own answer on this site. Early size changes are also easy to mistake for swelling rather than muscle.

What this page does not claim: that beginners should not lift heavy, that you need a coach, or that lifting is risky. Rhea's 60% is where the average gain was largest, not a ceiling. Mazzetti measured what supervision did for 20 men and the choice is still yours. Nothing here measured injury at all.
