Pistol squat
Also called Single leg squat, One legged squat, Full single-leg squat.
A pistol squat lowers you on one leg, as deep as the standing ankle and hip will let you go, with the other leg held out in front, then stands back up. The demonstration reaches about parallel with the free leg bent, which is where most people meet this movement long before full depth is available. The quads of the standing leg do the work, with the glutes and hamstrings assisting and your abs holding the free leg up and your trunk over your foot. Most people who cannot do one are not stopped by strength. They are stopped by how far the standing ankle will bend, which is a range problem wearing a strength costume.
How to do it
- Step oneStand on one leg with the other lifted in front of you, as straight as you can hold it.
- Step twoExtend your arms forward for counterbalance.
- Step threeSlowly lower your body toward the floor by bending your standing knee, keeping your extended leg off the ground.
- Step fourDescend as deep as possible while maintaining control, ideally until your standing thigh is parallel to or below the floor.
- Step fiveDrive through your heel to return to the starting position and repeat, then switch legs.
What usually goes wrong
Each starts with what you would notice.
Your heel comes off the floor near the bottom and you tip over.
WhyYour knee has to travel a long way forward over your foot to keep your body over your base, and your ankle has run out of bend before you get there. The heel lifting is the ankle finding range it does not have.
FixTest it before blaming your legs. Kneel facing a wall with one foot flat, and push that knee toward the wall without the heel leaving the floor. Published normative data put around 10 centimeters of toe-to-wall distance at the middle of the healthy adult range, with college-aged means close to 11. If you are short of that, the ankle is your first project, and squatting onto a low box or with a small heel wedge lets you train the leg in the meantime.
You get halfway down and fall backward.
WhyYour weight has drifted behind your foot. The free leg out in front is heavy, and unless something goes forward to balance it, your center of mass ends up behind your base and there is nowhere to go but down.
FixReach both arms straight forward and keep them there for the whole descent, and let your torso tip forward rather than staying bolt upright. Holding a light plate or dumbbell at arms length in front of you does the same job and makes the movement easier, not harder.
Your knee drifts in toward the middle at the bottom.
WhyStanding on one foot leaves nothing to stop your thigh rotating inward as the depth increases. Hip abduction strength is associated with how much the knee drifts in during single-leg squats, though that was measured in 34 physically active women, half of them picked for a knee that already drifts, and even there the relationship was a modest one. It is a factor rather than the whole story.
FixSlow the descent down and think about your knee tracking over your second and third toes. If it only caves in the last few inches, stop the rep above that point and work down from there over weeks.
You drop into the bottom and rebound out of it.
WhyThe bottom position is the hard part, so the descent turns into a controlled fall and the recoil supplies the first part of the stand.
FixTake three seconds to lower and pause at the bottom before standing. If there is no rep without the bounce, do the lowering half only, sitting onto a box, until there is.
Pistol squat or Bulgarian split squat
If you want one single-leg exercise, this is the choice, and the deciding factor is not which is harder today.
The pistol squat is capped. Your bodyweight is the load, the depth is limited by your ankle, and the counterweight you hold in front makes the balance easier rather than the leg work proportionally heavier. Once you can do a set of them, there is not much room left.
The split squat takes weight in your hands or on your back without changing the movement, so it keeps working for years. The pistol is worth having as a thing you can do, and the split squat is the one that keeps making a leg stronger.
Pistol squat or barbell squat
These are limited by different things, which is the useful way to compare them rather than arguing about which builds more.
A barbell squat is limited by the weight on the bar. Every session you can put a little more on, and the movement itself never gets harder to perform. That is why it stays a strength lift.
A pistol squat is limited by ankle range, by balance, and by a load you cannot change. Getting better at it mostly means getting better at it. That is a real skill and it is not the same currency as strength.
They also do not conflict. If you have a barbell, squat with it and treat the pistol as something to learn. If you have no barbell, the pistol is one of very few ways to make one leg work hard with nothing at all.
What failing one actually tells you
The pistol squat gets treated as a test you pass or fail, and the failure gets read as weak legs. Watch what actually happens when someone cannot do one, because the sequence is informative.
Almost always the heel lifts first. That is the ankle. Then the weight goes backward, which is the counterbalance not being used. Only after both of those is the leg the thing that gives out. Two of the three most common reasons for failing have nothing to do with how strong the leg is, which is why people who train the movement often improve rapidly once they stop treating it as a strength problem.
It is worth learning if you like being able to do it, if you train without equipment, or if you want a leg exercise you can do anywhere. It is not the destination of lower body training and it is not evidence of anything about a leg beyond what it is.
A difference between your left and right sides is not something it fixes. Working each leg on its own means each leg gets trained, which is worth something, and no exercise makes two limbs the same.

- How do I make pistol squats easier?
- Hold a plate or a light dumbbell out in front of you. It sounds backward, but the extra weight forward keeps your center of mass over your foot and makes balance far less of a problem. Squatting to a box and standing up from it is the other useful version.
- Do pistol squats build leg strength?
- They build strength up to your bodyweight and then stop, because there is no practical way to add much load. As a way to keep making a leg stronger over months, a loaded split squat or a barbell squat will take you further.
- Are pistol squats bad for your knees?
- We cannot tell you that, and neither can anyone who has not watched you do them. The deep position asks a lot of one knee at once, so build the range gradually and stop above any depth that hurts. If something hurts and keeps hurting, that is a question for a physiotherapist.
- Why does my knee cave inward during pistol squats?
- It happens most at the bottom, when the depth is greatest and there is nothing to brace against. Hip abduction strength shows a modest association with how far the knee drifts in during single-leg squats. Slowing the descent and stopping above the point where it caves is the practical response.
