Barbell hex bar deadlift

Also called Trap bar deadlift, Hex bar deadlift, Trap bar pull, Shrug bar deadlift.

The short answer

The hex bar puts you inside the weight instead of behind it, with a handle in each hand at your sides. It is still a hip hinge and your hamstrings and glutes still extend your hips to stand it up, but standing inside the load changes the mechanics measurably: less work at your hips and lower back, more at your knees and quads, and more weight on the bar than you can pull with a straight one.

How to do it

What usually goes wrong

Each starts with what you would notice.

It feels like a squat and your legs are the only thing that gets tired.

WhyYour hips are set too low and your shins are angled forward, so you are standing up out of a squat that happens to have handles rather than hinging.

FixSet the hips higher than your knees and get the shins close to vertical, with your torso leaned further forward than feels natural inside the frame. The hex bar already moves work toward your knees; setting up like a squat sends the rest of it there too.

Your hips shoot up and your back finishes the pull.

WhyThe legs cannot start the weight at that load, so the hips rise early and hand the rest to your back.

FixTake the slack out of the bar first and start with hips and shoulders rising together. The hex bar is more forgiving of this than a straight bar, which mostly means you get away with it longer.

The bar tips or one side comes up first.

WhyYou are not standing in the middle of the frame. Because the load surrounds you rather than sitting in front of you, being off-center twists the whole bar.

FixLine yourself up between the handles before you bend down, front to back as well as side to side. This one only exists on this implement.

Your biceps or forearms feel strained after a set.

WhyYour arms are bending as you pull, so they are trying to lift rather than just hold.

FixLet the arms hang straight and think of your hands as hooks on the handles. Nothing above your elbow should be doing anything except carrying.

Hex bar or straight bar deadlift

This has been measured carefully in trained powerlifters, and the numbers are one-sided in a way that surprises people. With the hex bar they lifted more weight, produced more peak force, more velocity and more power than with a straight bar.

The reason is geometry. Standing inside the load rather than behind it shortens the distance between the weight and your hips, so the hex bar produced a lower peak moment at the lumbar spine, hip and ankle, and a higher one at the knee. A separate study measured the muscle work and found the same shift: more quads on the hex bar, more hamstring and lower back on the straight bar.

So they are not the same lift graded easy and hard. The straight bar is the more hip-dominant pull. The hex bar is closer to the middle ground between a deadlift and a squat, and it lets you move more weight faster while it is there.

High handles or low handles

Most hex bars can be flipped so the handles sit higher or lower. That single choice changes the range of the lift and almost nothing else.

Low handles mean starting further down, with more bend at the knee and hip and a longer pull. High handles cut the range noticeably, which is why they are the usual starting point for anyone who cannot reach the floor with a flat back yet.

Neither is the correct one. Pick the height you can set a good position at, and treat a switch as a change of exercise rather than a change of difficulty, because your numbers will move with it.

Lower spine forces, not fewer injuries

The hex bar gets called the safe deadlift. The lower load on the lumbar spine is real and measured, and it is a perfectly good reason to pick one. But no study here tested injuries, only forces, and a bar cannot make a heavy weight safe. Treat the lower spine moment as a fact about mechanics, not a promise.

It also does not train the same thing. Moving work to the knee and the quads means moving it away from the hamstrings and lower back, which are the muscles a conventional deadlift is chosen for. If you swap one for the other, that is what you are trading.

And the opposite complaint deserves the same answer. Calling it cheating does not survive the data, since trained lifters produced more force and more power with it than with the bar they compete on. It is a different tool with its own numbers.
