Dumbbell windmill
Also called Kettlebell windmill, High windmill, Overhead windmill, Windmill exercise.
The windmill locks a dumbbell overhead in one hand, pushes your hip on that side out, and bends you down until your free hand reaches your inner shin or the floor, with the overhead arm staying vertical the whole way. The side of your trunk controls the descent and the return, your hamstring and glute on the loaded side take the fold, and your shoulder holding the dumbbell works hard without moving at all. Nobody has ever measured this exercise, so treat that division as a description of how it is built rather than a reading off a machine.
How to do it
- Step oneStand with feet slightly wider than shoulder-width apart, holding a dumbbell in one hand pressed overhead.
- Step twoKeep your eyes on the raised dumbbell and push your hip out to the side opposite the dumbbell.
- Step threeSlowly bend at the waist and lower your free hand down your inner leg toward the ground.
- Step fourKeep the dumbbell arm straight and perpendicular to the ground throughout the movement.
- Step fiveReturn to the upright position by contracting your obliques and glutes.
- Step sixComplete all repetitions on one side before switching.
What usually goes wrong
Each starts with what you would notice.
The overhead dumbbell drifts forward or out to the side as you go down.
WhyThe arm has stopped being a column. Once the dumbbell leaves the line straight above your shoulder, that shoulder is holding it out instead of holding it up, and it gets heavy quickly.
FixKeep your eyes on the dumbbell and stop the descent at the point where your arm starts to wander. That point moves lower over weeks, and wherever it sits today is the honest bottom of the exercise.
You feel it entirely in the side of your waist and your hips have not moved.
WhyYou are bending sideways from standing instead of sending the hip out first. Coaching schools genuinely disagree about how much side bend belongs in this movement, but every one of them has the hip going somewhere, and if yours has not gone anywhere you are doing the side bend on its own.
FixPush your hip under the dumbbell out and back before anything else moves, so your weight arrives over that leg. The bend downward follows the hip rather than leading it.
Your loaded-side knee bends and you sink instead of folding.
WhyBending that knee lets you get lower without your hip traveling or your hamstring lengthening, and lengthening is what limits the movement.
FixKeep that knee close to straight with only a soft bend and let the other one bend as much as it needs. When the loaded leg will not lengthen further, that is the bottom of the rep.
You picked a dumbbell you would press with and the first rep felt wrong.
WhyIt looks like a stretch, so it gets loaded like one, and then it is held overhead through a position that has nothing to do with pressing. Your arm is stationary but it is working the entire set.
FixStart lighter than you would press. Use a weight you could hold overhead, still, for the length of the set with your arm never leaving vertical, and add to it only once your arm stops being the thing that ends the set.
Windmill or Turkish get-up
Both keep a weight locked overhead while your body moves underneath it, and NASM lists them side by side in its kettlebell material, so the confusion is fair.
The difference is how many positions each one visits. A get-up travels from lying on the floor to standing and back through a whole sequence, and a single rep takes a while. A windmill stays standing and repeats one path down and up, so you can do sets of them.
What nobody can tell you is which one trains more of what, because neither has been measured. Choose by what you want to spend the time on: a sequence of positions, or one position repeated.
Dumbbell or kettlebell windmill
The kettlebell version is the one people search for and the one ACE and ExRx describe. The movement is the same, and this catalog happens to file it under a dumbbell.
The difference is where the weight sits. A kettlebell rests against the back of your forearm with its mass hanging behind your hand, so it presses into the arm and tells you immediately when the arm has left vertical. A dumbbell balances across your hand with mass on both sides, which is quieter and gives you less to go on.
If you have both, the kettlebell is the more informative one to learn with. If you have dumbbells, nothing is missing except the nudge.
What is actually known about it
The windmill gets sold on three claims and none of them has been measured in a windmill.
The first is thoracic mobility. No study has taken a range of motion measurement before and after windmill training. The second is shoulder stability. The nearest evidence is EMG of overhead pressing with different implements, which is a different task with a moving arm. The third is rotational strength, and nothing has measured rotational strength or the muscles of the trunk in this movement at all.
That is not an argument against doing it. It is an argument against the reasons usually given for it. What can be said plainly is that it holds a weight overhead in one fixed position while your hips and trunk travel through a long range, and very few exercises ask for that combination.
The other thing worth knowing is that the coaching world disagrees with itself here. One school treats the windmill as a loaded side bend and teaches it that way. Another teaches that the spine should not bend sideways at all, and that the descent comes from shifting the hip back and turning the upper back so the arm stays vertical. The steps on this page contain both ideas at once. Since nobody has measured which one happens, the useful thing is to know that you are choosing, and to stay with one version long enough to judge it.
What it is for
The dumbbell windmill is a functional exercise that targets the obliques and core by rotating through the torso while maintaining an overhead dumbbell. It also stretches and strengthens the hamstrings and glutes, making it an excellent movement for mobility and rotational strength.
Questions people ask
- What muscles does the dumbbell windmill work?
- Structurally: the side of your trunk controls the way down and the way back up, your glute and hamstring on the loaded side take the fold, and your shoulder and triceps holding the dumbbell work without moving. There is no EMG study of this exercise, so nobody can put a number on that split, and any page that gives you a percentage has invented it.
- Is the windmill a core exercise or a hip exercise?
- Both are being asked for, and since the exercise has never been measured it depends on how you do it. Push the hip out and it is mostly a hinge with a long reach on the end. Bend at the waist with the hips still and it is mostly a loaded side bend. ACE files it as a full body exercise rather than either one.
- How heavy should a windmill be?
- Lighter than you press. Your arm is the limit here rather than your legs, and the test is whether it stays straight up over your shoulder for every rep. When it starts drifting the set is over, regardless of how the rest of you feels.
- Should my knees be straight?
- Your loaded-side leg stays close to straight with a soft bend, and your front leg bends as much as it needs to. If your loaded knee starts bending to get you lower, you are squatting your way down instead of folding, and the depth stops meaning anything.
- Does the windmill improve shoulder mobility?
- It asks for shoulder range and it will show you how much you have. Whether repeating it increases that range has never been tested, and we will not claim it does. If the only way you can hold your arm overhead is by arching your back, that is the thing to work on first, and this is not the tool for it.
- Is it the same as a kettlebell windmill?
- The same movement with the weight in a different shape. Most of what is written about it, including the ACE and ExRx entries, describes the kettlebell version. A dumbbell balances across your hand instead of hanging behind it, which changes the feedback rather than the path.
