Dumbbell incline curl

Also called Incline dumbbell curl, Seated incline curl, Incline bench curl, Incline biceps curl.

The short answer

The incline curl is done sitting back against a raised bench with your arms hanging behind the line of your body. Your biceps does the work, the forearm assists, and the front of your shoulder holds the arm in that backward position. The long head of the biceps runs up past the shoulder, so letting the arm hang behind you stretches it before the rep starts. That stretch is the only reason to curl this way.

How to do it

  1. Step oneSit on an incline bench set to approximately 60 degrees and hold a dumbbell in each hand.
  2. Step twoAllow your arms to hang straight down behind the plane of your body, fully stretching the biceps.
  3. Step threeCurl the dumbbells upward by contracting your biceps while keeping your upper arms stationary.
  4. Step fourPause at the top of the movement, then slowly lower the dumbbells back to the starting position.

What usually goes wrong

Each starts with what you would notice.

Your shoulders creep forward off the bench as you curl, and by the top your arms are beside you rather than behind you.

WhyThe shoulder is rolling forward to shorten the movement. That removes the stretched starting position, which is the whole reason you sat back in the first place.

FixPress the back of both shoulders into the pad before the first rep and keep them there. If they will not stay, the dumbbells are heavier than the position can support.

Your elbows swing forward as the dumbbells come up.

WhyThe upper arm is traveling toward the front of your body, which puts you back in the same position as a standing curl by the top of every rep.

FixKeep the upper arms pointing straight down at the floor throughout. If you glance down, your elbow should stay behind your ribs the whole way.

It feels exactly like a normal seated curl.

WhyThe bench is too upright, so your arms never get behind your body and nothing gets stretched.

FixRecline further until the arms hang clear behind your torso with the shoulders still comfortable. Somewhere between 45 and 60 degrees suits most people, and your shoulder range decides which end you use.

The bottom of the rep feels sharp at the front of your shoulder rather than stretched in the arm.

WhyThe arm is being pulled further behind you than the shoulder wants to go, usually because the bench is very low or the dumbbell is heavy.

FixRaise the bench a notch and use less weight. The stretch should be felt in your arm. If something hurts and keeps hurting, that is a question for a physiotherapist.

Incline curl or standing curl

Standing, your arms hang beside you. Reclined on an incline bench, they hang behind you. That single difference is what the exercise is for.

The long head of the biceps runs from the shoulder blade, past the shoulder joint, down to the forearm. Because it crosses the shoulder, moving your upper arm backward pulls it long before the curl has even begun. When researchers compared curl variations, the incline version was the one that pre-stretched that head.

You will use less weight than you can curl standing, partly because there is no lean available and partly because the muscle is starting from a stretched position rather than a comfortable one. Both of those are the exercise working.

Does the stretched position actually build more muscle

This is the argument the incline curl rests on, so it is worth setting out what has actually been tested.

Two separate trials had people train the elbow flexors using only the stretched half of a curl, and compared them against people training only the shortened half. Both found more growth from the stretched half, measured toward the lower end of the muscle near the elbow. Neither found a difference higher up. Across the wider set of studies comparing training at long muscle lengths against training through the full range, three out of five favored the long lengths.

So the evidence leans in this direction, and the effect showed up in one part of the muscle rather than all over it.

One honest gap. Those studies used a preacher bench with the range restricted, not an incline dumbbell curl. The incline curl loads the same stretched position, but nobody has trained a group on this specific movement and measured the result. It is a well-founded reason to do it, not a proven one.

Length and height are not trainable

You will read that this is the movement that builds biceps peak and length. Neither of those is something a curl can do.

How high your biceps rises and how far down your arm it runs are set by the shape of the muscle belly and where its tendons attach. Training grows the muscle. It does not move an attachment point or change a shape.

The regional growth findings above are the closest anything comes to supporting a shape claim, and they still do not get there. More thickness measured near the elbow on an ultrasound scan is a real result. It is not the same as an arm that looks different, and nobody has shown the gap between those two things closes.

What this movement does is put the biceps under load at a longer starting length than a standing curl reaches, which the evidence suggests is worth doing. That is a solid reason on its own.
